Most half marathon plans assume running is the only thing you do. If you lift, following one means quietly abandoning the gym for twelve weeks and hoping it’s still there afterwards.
This plan doesn’t ask you to do that. It does ask you to accept a trade-off, and it’s worth knowing the size of it before you start.

The cost, stated plainly
Training endurance and strength together blunts strength progress. The meta-analysis by Wilson and colleagues pooled 21 studies and found strength-only training produced larger gains than concurrent training across the board — strength 1.76 against 1.44, hypertrophy 1.23 against 0.85, power 0.91 against 0.55.
Roughly: you lose about a fifth of your strength progress, a third of your muscle growth, and close to 40% of your power.
Now the part that makes this workable. The interference runs one way. Aerobic development isn’t meaningfully impaired by lifting. So across these twelve weeks your running will progress normally. It’s the squat that pays.
If that trade is unacceptable, don’t run a half marathon this block. That’s a legitimate choice and no plan fixes it.
The twelve weeks
Four running days, two lifting days, one full rest day. The lifting is deliberately positioned away from the hard running.
Monday — Upper strength. Squat-free on purpose, so Tuesday’s run isn’t compromised.
Tuesday — Easy run, 40 minutes, conversational.
Wednesday — Lower strength. Heavy, low volume.
Thursday — Intervals. See the progression below.
Friday — Rest.
Saturday — Long run.
Sunday — Easy 30 minutes or walk.
Long run progression
Weeks 1–4: 8, 10, 11, 8 km
Weeks 5–8: 13, 14, 16, 11 km
Weeks 9–12: 17, 19, 14, race
Every fourth week drops. That isn’t softness — it’s where the adaptation surfaces.
Thursday intervals
Weeks 1–4: 5 × 3 minutes hard, 2 easy between
Weeks 5–8: 5 × 4 minutes hard, 2 between
Weeks 9–11: 4 × 6 minutes hard, 3 between
Week 12: 3 × 3 minutes, sharp and short
The two lifting days
Monday — upper
- Bench press or weighted dip — 4 × 5
- Weighted pull-up or lat pulldown — 4 × 6
- Overhead press — 3 × 8
- Barbell row — 3 × 8
- Face pull — 3 × 15
Wednesday — lower
- Back squat — 4 × 4, heavy
- Romanian deadlift — 3 × 6
- Bulgarian split squat — 3 × 8 each leg
- Calf raise — 4 × 12
- Copenhagen plank — 3 × 20 seconds each side
From week 9, cut lower-body lifting volume by a third. The long runs are doing enough to your legs by then.

The two mistakes that wreck this
Squatting heavy the day before the long run. Wednesday sits two days clear of Saturday for a reason. Moving it to Friday because the week got busy is the single most common way this plan falls apart.
Undereating. Concurrent training costs more energy than either discipline alone. Trying to lose weight aggressively through a half marathon build is how the strength column stalls first and the running follows.

Race week
Drop all lower-body lifting entirely. Keep one light upper session early in the week if you want to feel normal. Run short and sharp on Tuesday, easy Thursday, rest Friday and Saturday.
Nothing you do in race week makes you fitter. Plenty of things you do in race week can make you slower.

Can you lift while half marathon training?
Yes. Expect slower strength progress — roughly a fifth less — but your running will develop normally. The interference is one-directional.
How many days a week is this?
Six training days: four running, two lifting, one rest.
What if I miss a week?
Repeat the week you missed rather than skipping ahead, unless it’s a taper week.
Is 12 weeks enough for a first half marathon?
It is if you can already run 8 km comfortably. If you can’t, spend six weeks building to that first.
Should I drop lifting near race day?
Drop lower body in race week entirely. Upper body light and early is fine.
